How Long to Walk Off Calories? Food-to-Walking Calculator
Walking off 500 calories takes about 2 hours 37 minutes (17,900 steps) at 150 lb and an easy 3 mph. Pick a food or type any number to see your minutes, steps, and miles, plus running and cycling for comparison.
Food is not something you owe exercise for. Eating is fuel and enjoyment, and walking is great for its own reasons. This page is just perspective, and it shows why noticing what you eat is so much easier than trying to out-walk it. Track the food side in Nouri →
How the walking time is calculated
Three published numbers do all the work: how hard each activity is (METs), how many steps you take per minute at a given speed, and your body weight.
- METs. The 2024 Adult Compendium of Physical Activities defines 1 MET as a resting rate of 3.5 mL of oxygen per kg per minute, or about 1.0 calorie per kg per hour. Walking at 2.8 to 3.4 mph on level ground is 3.8 METs (code 17190).
- Net calories, not total. You would burn about 1 MET sitting on the couch anyway, so the walk only "covers" the extra part: (METs minus 1) x weight in kg = extra calories per hour.
- Steps per minute. The CADENCE-Adults treadmill study measured 113.6 steps per minute at 3.0 mph, and 96.1 to 129.0 across 2 to 4 mph.
So: minutes = calories ÷ (extra calories per minute), steps = minutes x cadence, and distance = minutes ÷ 60 x speed.
A worked example
A 150 lb person (68.04 kg) walking 3 mph: (3.8 minus 1) x 68.04 = 190.5 extra calories per hour, or 3.18 per minute. A 500-calorie meal is 500 ÷ 3.18 = 157 minutes (2 h 37 min), 157.5 x 113.6 = 17,889 steps, and 7.9 miles. The same 500 calories is about 53 minutes of running at 6 mph or 76 minutes of easy cycling.

Two things jump out. A heavier body burns more moving the same distance, so the same food takes fewer steps. And 2,000 calories, roughly a whole day of eating for many people, would take a full day of walking. Nobody is meant to do that, which is the point: your body runs on that energy without a single step.
Why the numbers look so big
Most of what you burn in a day has nothing to do with workouts: your body spends energy just keeping you alive, warm, and thinking. Walking adds a modest extra on top, which is great for heart health, mood, and sleep, but it is a slow way to "cancel" a specific meal. That is why the bigger lever is simply knowing what you eat. Choosing a 420-calorie sandwich over a 700-calorie one changes the day by 280 calories, about 10,000 steps at 150 lb, in one second at the counter. Our steps to burn off fast food guide runs 12 popular orders through the same math, and the steps to calories calculator goes the other way, from your step count to calories.
If calorie numbers ever start to feel stressful, or you have a history of disordered eating, it is worth working with a doctor or dietitian rather than leaning on charts like this one.
Where the food calories come from
- Chipotle: classic chicken bowl = chicken 180 + white rice 210 + black beans 130 + fresh tomato salsa 25 + cheese 110 + romaine 5 = 660; as a burrito, + flour tortilla 320 = 980; regular chips 540. Build your own in the Chipotle nutrition calculator or read the chicken bowl breakdown.
- Chick-fil-A Chicken Sandwich 420 and 8-count Nuggets 250; Popeyes Classic Chicken Sandwich 700 and regular Cajun Fries 270; Five Guys Hamburger 840; Subway 6" Oven-Roasted Turkey 480. All from each chain's own nutrition pages.
- Candy: Snickers fun size 80 (1 bar, 17g), Reese's snack size cup 110 (21g), Kit Kat snack size 70 (the label is 140 for 2 packages). More in our Halloween candy calories chart.
- Everything else: USDA FoodData Central, calories per 100g x USDA's own portion weight. Example: a medium banana is 118g x 89 per 100g = 105. Drinks are covered in how to track alcohol calories and pizza in calories in a slice of pizza.
FAQ
How long does it take to walk off 1,000 calories?
About 5 hours 15 minutes (35,800 steps, 15.7 miles) at 150 lb and an easy 3 mph, counting only the extra calories walking burns. At 200 lb it is about 3 hours 56 minutes and 26,800 steps.
How long does it take to walk off 500 calories?
About 2 hours 37 minutes and 17,900 steps at 150 lb walking 3 mph, or 1 hour 58 minutes and 13,400 steps at 200 lb. A brisk 3.5 mph pace cuts the 150 lb time to about 1 hour 56 minutes.
How long does it take to walk off 100 calories?
About 31 minutes, or 3,600 steps, at 150 lb and 3 mph. At 200 lb it is about 24 minutes and 2,700 steps.
How long does it take to walk off 2,000 calories?
About 10 hours 30 minutes and 71,600 steps at 150 lb and 3 mph. That is roughly a full day of eating for many adults, which shows how much energy your body uses just living, no walk required.
How long does it take to burn off 700 calories?
Walking at 3 mph, about 3 hours 40 minutes (25,000 steps) at 150 lb (68 kg), or 2 hours 45 minutes at 200 lb (91 kg). 700 calories is about 2,929 kJ. Running at 6 mph takes about 74 minutes at 150 lb, and easy cycling about 106 minutes.
How many calories do 10,000 steps burn?
About 280 extra calories at 150 lb and a 3 mph pace, using the same Compendium and cadence numbers. Heavier bodies and faster paces burn more.
Why does this use net calories instead of total calories?
You would burn about 1 MET resting anyway, so only the part above rest is extra. Using (METs minus 1) is the honest way to say how much a walk adds; counting total calories makes a 3 mph walk look about 35% more powerful than it is.
Is running or cycling faster than walking for the same calories?
Per minute, yes. Running at 6 mph is 9.3 METs and leisure cycling at 10 to 12 mph is 6.8, versus 3.8 for walking at 3 mph, so 500 calories takes about 53 minutes running or 76 minutes cycling at 150 lb.
Does walking faster burn more calories?
Per minute, yes: the Compendium rates 3.5 mph at 4.8 METs and 4 mph at 5.5, versus 3.8 at 3 mph. Pick a pace that feels good to you; consistency matters more than speed.
Do I need to exercise off what I eat?
No. Food is not something you owe exercise for, and your body uses most of its daily energy without any workout. Walking is great for health and mood on its own terms, and if food or exercise ever feels like a debt, talking to a doctor or dietitian can help.
Why does my watch say I burned more?
Many devices show total calories, which include what you would burn sitting still, and every device estimates. This calculator shows only the extra calories from the walk, so its numbers run lower.
What is the easiest way to track the calories you eat?
Say or type what you ate in Nouri, like a note, and it returns calories and macros with its reasoning shown. You can even say "Hey Siri, track food in Nouri" from the lock screen, and Nouri reads your steps from Apple Health so both sides sit together.
