Running shoes next to a burger and fries

Walking off a 580-calorie Big Mac takes about 20,800 steps if you weigh 150 lb, and about 15,600 steps at 200 lb. That is roughly 9 and 7 miles at an easy 3 mph pace. The Big Mac meal with medium fries and a Coke takes about 41,900 steps at 150 lb. Illustrative numbers, clear lesson: food choices beat steps.

The short answer, order by order

Here is how many extra steps it takes to walk off 12 popular orders at a 3 mph pace. Calories are each chain's official numbers. Steps are rounded to the nearest 100, and miles are for a 150 lb walker.

Order Calories Steps at 150 lb Steps at 200 lb Miles at 150 lb
Starbucks Grande Pumpkin Spice Latte 390 14,000 10,500 6.1
Chick-fil-A Chicken Sandwich 420 15,000 11,300 6.6
Taco Bell Crunchwrap Supreme 530 19,000 14,200 8.3
McDonald's Big Mac 580 20,800 15,600 9.1
Popeyes Chicken Sandwich 700 25,000 18,800 11.0
Burger King Whopper 710 25,400 19,100 11.2
Dairy Queen OREO Blizzard, medium 820 29,300 22,000 12.9
Wendy's Baconator 890 31,800 23,900 14.0
Subway Oven-Roasted Turkey, footlong 960 34,300 25,800 15.1
Chipotle chicken burrito 980 35,100 26,300 15.4
Big Mac, medium fries, medium Coke 1,170 41,900 31,400 18.4
Five Guys Hamburger + regular fries 1,793 64,100 48,100 28.2

For a sense of scale: at 150 lb, a full 10,000-step day burns about 280 extra calories at this pace, and about 370 at 200 lb. A single Chick-fil-A sandwich already outweighs that.

Where the calories come from

Every calorie figure comes from the chain's own published nutrition data, the same sources our restaurant guides cite:

The formula, step by step

Two published numbers do all the work: how many calories walking burns per hour, and how many steps you take per hour.

Calories burned walking. The 2024 Adult Compendium of Physical Activities, the standard research reference for activity energy costs, lists walking at 2.8 to 3.4 mph on level, firm ground at a moderate pace as 3.8 METs (activity code 17190). One MET is the resting rate, standardized as 3.5 mL of oxygen per kg per minute, or about 1.0 calorie per kg per hour. So:

We use the extra calories. If you would have burned 1 MET on the couch regardless, that part of the walk did not "burn off" anything.

Steps per hour. In the CADENCE-Adults study (Tudor-Locke and colleagues, 2019), 21 to 40-year-old adults walking on a treadmill at 3.0 mph averaged 113.6 steps per minute. That is 113.6 x 60 = 6,816 steps an hour. At 3 mph, a mile takes 20 minutes, so 113.6 x 20 = 2,272 steps per mile. As a cross-check, the same study measured about 4.0 METs at 3.0 mph, close to the Compendium's 3.8.

Putting it together for a 150 lb person:

  1. 150 lb = 68.04 kg
  2. Extra calories per hour: (3.8 - 1) x 68.04 = 190.5
  3. Extra calories per 1,000 steps: 190.5 / 6,816 x 1,000 = 27.95
  4. Big Mac: 580 / 27.95 x 1,000 = 20,751 steps, about 20,800
  5. Distance: 20,751 / 2,272 = 9.1 miles, about 3 hours of walking

And for a 200 lb person:

  1. 200 lb = 90.72 kg
  2. Extra calories per hour: 2.8 x 90.72 = 254.0
  3. Extra calories per 1,000 steps: 254.0 / 6,816 x 1,000 = 37.27
  4. Big Mac: 580 / 37.27 x 1,000 = 15,563 steps, about 15,600

A heavier body burns more moving the same distance, so the same burger takes fewer steps. That is the only reason the 200 lb column looks friendlier.

If you count total calories instead of extra calories, the numbers shrink by about a quarter: a Big Mac becomes about 15,300 steps at 150 lb and 11,500 at 200 lb. Many calculators online use total calories, which is part of why exercise can look like a better eraser than it is.

The assumptions, stated plainly

These are illustrative numbers, built on averages:

Your watch or phone may show a different burn. Treat every estimate, including these, as an estimate.

The real takeaway: choose, then walk

Look at the table again and notice how much bigger the gaps between orders are than any reasonable walk. Choosing a Chick-fil-A Chicken Sandwich (420) over a Popeyes Chicken Sandwich (700) saves 280 calories, about 10,000 steps at 150 lb. Dropping the medium Coke from a Big Mac meal saves 270 calories, about 9,700 steps. Each of those is a decision that takes a second at the counter and a whole day of walking to match.

That does not make walking pointless. Steps help with health, mood, and the day's total burn, and the TDEE guide explains how daily movement feeds into your maintenance calories. It just means walking is a poor eraser for a specific meal. The order is where the big numbers live, which is why our fast food under 500 calories with high protein list exists.

Ordered the Baconator anyway? Say it to Siri and Nouri does the math, no 14-mile walk required.

How I think about steps and food in Nouri

When I switched to AI photo trackers before building Nouri, I was not losing weight. When I checked the estimates against what the ingredients actually added up to, the photo numbers came in low: a plate the camera called around 400 calories worked out closer to 700. By this page's math, that 300-calorie gap is about 10,700 steps at 150 lb, every time it happens. No step goal covers a logging error that size, so I built Nouri to make the food side fast and honest first.

In Nouri you log a fast food order however is easiest in the moment: type it like a note ("Big Mac, medium fries, medium Coke"), say it, snap a photo, or use Siri from the lock screen. "Hey Siri, track food in Nouri," one sentence, and the calories and macros card shows up right away with what you have left for the day. It is the best Siri logging of any calorie tracking app. Every estimate shows its per-item reasoning with a confidence rating, and you can add context like "extra sauce" and recalculate.

Then the two sides meet. Nouri reads your steps, workouts, and calories burned from Apple Health, and writes your nutrition totals back, so eaten and burned sit side by side. Our guide on whether Apple Health tracks calories eaten explains how that connection works. Each Sunday with 4+ logged days, a Nouri Report puts your average intake against your targets alongside your Apple Health activity, with wins, slips, and one clear focus. Nouri is iPhone (iOS only), and you can try it free.

Common mistakes

Eating back every step. If your watch says 400 calories burned, that is usually total, not extra, and it is an estimate. Eating it all back can quietly erase a deficit.

Counting the walk, skipping the drink. The medium Coke is 270 calories, almost a full 10,000-step day for a 150 lb walker on this math. Log the drink with the meal. Our guide to logging restaurant meals has the habit.

Treating a big walk as a license. A 20,000-step Saturday followed by a Five Guys burger and fries still leaves you far short: the meal alone is 64,100 steps at 150 lb.

Ignoring the build. A burrito with sour cream and guac or a Starbucks drink with extra pumps changes the starting number. Use the official calculators linked above.

Comparing your steps to someone else's. Body weight and stride change the answer. Use the 150 and 200 lb columns as bookends, not targets.

FAQ

How many steps does it take to burn off a Big Mac?

About 20,800 steps at 150 lb and 15,600 at 200 lb, walking at 3 mph. That counts only the extra calories walking burns above rest, using the Compendium's 3.8 METs and 113.6 steps per minute from the CADENCE-Adults study.

How many calories do 10,000 steps burn?

Using the same assumptions, about 280 extra calories at 150 lb and about 370 at 200 lb. A faster pace or hills burn more, and taller people cover more ground per step.

How many steps are in a mile?

About 2,272 at 3 mph, based on the 113.6 steps per minute measured in the CADENCE-Adults study. Your number depends on your height and stride.

How many miles do you have to walk to burn off a Big Mac?

About 9.1 miles at 150 lb and 6.9 miles at 200 lb, at an easy 3 mph pace. That is roughly 3 and 2.3 hours of walking.

How long does it take to walk off fast food?

For a typical 500 to 900-calorie order, about 2.5 to 5 hours of easy walking at 150 lb. A Five Guys burger and regular fries, 1,793 calories, takes over 9 hours.

How many steps to burn off a Chipotle burrito?

A chicken burrito with white rice, black beans, tomato salsa, cheese, and lettuce is 980 calories by Chipotle's numbers. That is about 35,100 steps at 150 lb and 26,300 at 200 lb.

How many steps to burn off a Pumpkin Spice Latte?

A Grande Pumpkin Spice Latte with 2% milk and whipped cream is 390 calories per Starbucks. That is about 14,000 steps at 150 lb, or 10,500 at 200 lb.

Is walking enough to lose weight?

Walking adds to your daily burn, but the math shows how slowly it erases specific meals. Pairing a steady step habit with tracked food choices is what moves a deficit.

Why do I burn fewer calories than my watch says?

Many devices report total calories, which include what you would burn at rest anyway. The extra calories from a walk are smaller, about a quarter less on this page's math.

Does a heavier person burn more calories walking?

Yes. Calories per hour scale with body weight, so the same 3 mph walk burns more for a 200 lb person than a 150 lb person, and fewer steps cover the same meal.

Should I eat back the calories from my steps?

That depends on how your targets are set. If your calorie target already assumes your usual activity, eating back routine steps double counts them; extra activity beyond your usual is a different case.

What is the easiest way to track fast food and steps together?

Log the order in a sentence in Nouri, by typing, voice, photo, or Siri from the lock screen, and let it pull your steps and calories burned from Apple Health. The weekly Nouri Report puts both side by side so you can see which one actually moved the week.
