Your phone already counts the steps. Nouri reads them from Apple Health and sets them right next to the food you track, so eaten and burned finally share one screen.

How the calculator works

Three published numbers do the work: how much energy walking costs at each pace, how fast each pace covers ground, and how long your steps are.

1. Calories from METs

The 2024 Adult Compendium of Physical Activities lists the energy cost of walking in METs (multiples of resting energy use). One MET is about 1 calorie per kg of body weight per hour, so:

Gross is everything your body burned during the walk, including the calories you would have burned sitting on the couch anyway. Net is only the extra the walk added, which is the honest number for "how much did this walk burn off". Many watches and calculators show gross, which is why their numbers look bigger.

Pace in this toolCompendium entryMETsSpeed used

Average17190: walking, 2.8 to 3.4 mph, level, moderate pace3.83.0 mph (4.8 km/h)
Brisk17200: walking, 3.5 to 3.9 mph, level, brisk, for exercise4.83.7 mph (6.0 km/h)
Uphill17034: climbing hills, no load, 1 to 5% grade, moderate-to-brisk pace5.33.0 mph (our assumption, the entry lists no speed)

2. Step length from your height and pace

In the CADENCE-Adults study (Tudor-Locke and colleagues, 2019), 76 adults with an average height of 170.7 cm walked on a treadmill at set speeds while researchers counted steps. At 3.0 mph they averaged 113.6 steps per minute, which works out to a step of 70.8 cm, or 41.5% of their height. That lines up with the popular rule of thumb that a step is about 41 to 42% of your height.

Steps get longer as you speed up, so the calculator uses the measured cadence for each pace (100.0 steps per minute at 2.2 mph and 124.5 at 3.7 mph, interpolated from the study's table) and scales the step length to your height. Slow steps come out around 35% of height, brisk ones around 47%. If you know your own step length, tick the box and the calculator uses yours instead.

3. A worked example

An 80 kg person, 175 cm tall, walks 10,000 steps at an average pace:

  1. Step length: 70.83 cm x 175 / 170.7 = 72.6 cm
  2. Distance: 10,000 x 0.726 m = 7.26 km (4.51 miles)
  3. Time at 4.83 km/h: 7.26 / 4.83 = 1.50 hours, about 90 minutes
  4. Gross: 3.8 x 80 x 1.50 = 457 calories
  5. Net: 2.8 x 80 x 1.50 = 337 calories

Steps are great. You just can't outwalk everything.

Walking is one of the best things you can do for your heart, mood, and daily energy burn, and every step counts toward your maintenance calories (the TDEE guide explains how). But look at the numbers: a full 10,000-step day adds roughly 250 to 400 extra calories for most people. Our steps to burn off fast food guide shows a Big Mac takes about 20,800 steps to walk off at 150 lb.

That is why the food side matters as much as the step count. A calorie deficit comes from both, and the calorie deficit calculator shows how they fit together for your goal, or start with your daily calorie needs. If you have a history of disordered eating, please work with a doctor or dietitian rather than chasing burn numbers.

FAQ

How many steps are in a mile?

About 2,272 steps at an average 3 mph pace for someone 170.7 cm (5 ft 7 in) tall, based on the cadence measured in the CADENCE-Adults study. Slow walking takes about 2,727 steps per mile and brisk walking about 2,019, and taller people take fewer.

How many steps are in a km?

About 1,412 steps per kilometer at an average pace and average height, so 5 km is about 7,060 steps. At a brisk pace it drops to about 1,254 per km, and at a slow pace it rises to about 1,694.

How many calories do 10,000 steps burn?

At an average pace, 10,000 steps burns about 246 extra calories at 60 kg, 329 at 80 kg, and 411 at 100 kg. Counting gross calories (including what you would burn at rest) the numbers are 335, 446, and 558.

How many steps does it take to burn 500 calories?

About 17,400 steps at 70 kg and 13,500 steps at 90 kg, walking at an average pace and counting only the extra calories. That is roughly 2.5 and 2 hours of walking, so it works best spread across a day or a week, not crammed into one session.

What is the difference between net and gross calories burned?

Gross calories are everything your body burned during the walk. Net calories subtract the roughly 1 MET you would have burned anyway sitting still, so they show what the walk actually added. Net is the better number for planning food.

How do I measure my step length?

Walk 20 normal steps on a flat surface, measure the distance from where you started to where you stopped, and divide by 20. Tick "I measured my own step length" in the calculator and enter it. A step is heel to heel of opposite feet; a stride (two steps) is twice that.

Does walking faster burn more calories per step?

Yes. At 70 kg, every 1,000 steps burns about 21 extra calories at a slow pace, 29 at an average pace, 36 brisk, and 44 uphill. Faster walking also covers more ground per step.

Is 10,000 steps a day good for weight loss?

Steps help, and daily movement is great for health, but 10,000 steps adds roughly 250 to 400 extra calories for most people. Weight loss comes from a steady deficit across food and activity together, which the calorie deficit calculator can map out. If you have a history of disordered eating, work with a doctor or dietitian.

Why does my watch show a different number?

Watches estimate from heart rate, motion, and your profile, and most show gross calories. This calculator uses published research averages and shows both net and gross. Treat every estimate, ours included, as a reasonable range, not an exact figure.

Should I eat back the calories from my steps?

Your daily calorie target usually already assumes some movement, so eating back every step can quietly cancel a deficit. If you do, use the net number, not the gross one, and watch your weekly trend.

What is the easiest way to track food alongside my steps?

Nouri: type or say what you ate, or use "Hey Siri, track food in Nouri" from the lock screen, and it returns calories and macros with per-item reasoning. It reads your steps and workouts from Apple Health so both sides sit together, and it scored 92.1/100 in our 100-meal accuracy benchmark (MyFitnessPal 77.0).

You can't outwalk a guess

Type or say what you ate and Nouri does the food math, with per-item reasoning you can check. Steps and workouts flow in from Apple Health, so both halves of your day sit on one screen.
